KB Swings: 100 total reps @ 24kg Overspeed eccentric
 
Pistol: 10 X 1 @ 14kg - 12 minutes
Run: 6k 3 X (13 X 45s run 15s rest) 3m rest
Deep Knee Bend: 100 total reps @ 20kg
 
Pistol: 7 X 1 @ 16kg - 12 minutes
Dragon flags: 6 X 1 @ 1 straight leg + other leg bent - 12 minutes
Hand walk outs: 50 total reps
